Protein: How Much You Really Need, When to Eat It, and From What
The RDA is a floor, not a target. Expert bodies recommend more for active and older adults — and the timing matters. The evidence, minus the bro-science.

Protein went from bodybuilder niche to national obsession, and the signal has drowned in the noise. Underneath the powder marketing sit genuinely useful findings — including a widely misunderstood government number.
The RDA is a minimum, not a goal
The U.S. Recommended Dietary Allowance for protein is 0.8 grams per kilogram of body weight per day. This is the amount established to prevent deficiency — defined by nitrogen-balance studies as the minimum to avoid muscle breakdown in an average sedentary adult. It was never intended as an optimal target, and nutrition researchers have been saying so, increasingly loudly, for years.
The Acceptable Macronutrient Distribution Range sets protein at 10–35 percent of calories — a wide window that implicitly acknowledges the RDA sits at the low end of what's useful.
What expert bodies actually recommend
Higher targets appear in multiple expert-group recommendations:
- The PROT-AGE study group, publishing in the Journal of the American Medical Directors Association, recommended 1.0–1.2 g/kg/day for healthy older adults and even more for those with acute or chronic illness — because aging brings "anabolic resistance," meaning muscles need a stronger protein signal to maintain themselves.
- Nutrition researchers like Stuart Phillips have published widely on the 1.2–1.6 g/kg/day range for active adults and people trying to preserve muscle during weight loss. A 2017 review in the same field put the evidence clearly: the RDA prevents deficiency but doesn't optimize body composition, satiety, or long-term muscle health.
For a 70 kg (155 lb) adult, the practical translation: roughly 85–110 g per day at the higher range — a real target, meaningfully above the RDA's 56 g, but far from the heroic 200+ gram intakes influencers describe.
Distribution: spread beats pile
The body uses protein most efficiently in doses of roughly 25–35 grams per meal — the threshold that appears to maximally stimulate muscle protein synthesis in most studies, partly because it delivers about 2.5–3 grams of leucine, the amino acid that triggers the process. Loading 100 grams at dinner and skipping breakfast defeats the mechanism; splitting intake across three meals serves it. Breakfast is where most people's gap lives — eggs, Greek yogurt, or cottage cheese close it easily and cheaply.
Sources: almost everything works
- Animal: eggs, dairy, fish, poultry, meat — complete amino-acid profiles, convenient
- Plant: beans, lentils, tofu, tempeh, nuts, whole grains — arrive with fiber, cost less, and mixed across a day cover the amino-acid spread without careful combining at each meal
- Powders: legitimate convenience, nothing magical — food first when practical, powder when it isn't
Who should pay deliberate attention
Two groups benefit most from getting intentional: people over roughly 60, because age makes muscle harder to build and easier to lose — the PROT-AGE authors framed adequate protein as one of the most modifiable risk factors for sarcopenia — and anyone doing regular strength training, which is protein's best teammate. For most other adults, a solid source at each meal gets you there without counting grams.
What to ignore
Protein-fortified everything (crisps, water, ice cream) is mostly a pricing strategy with token doses. And the common worry about kidneys: a 2018 systematic review found no evidence that high-protein diets harm healthy kidneys. Anyone with existing kidney conditions should get personalized guidance from their doctor — but for healthy adults, eat your eggs and beans in peace.
